Endurance training is commonly organised into zones, and the resulting programmes prescribe far more easy work than a beginner expects. The zones describe genuine physiological transitions rather than arbitrary divisions.

Effort is continuous, the boundaries are not arbitrary

As intensity rises, the body shifts gradually from mostly fat as fuel toward mostly carbohydrate, and lactate begins to accumulate faster than it is cleared.

Two transition points anchor the scheme: the intensity at which lactate first rises above resting levels, and the highest intensity at which production and clearance still balance.

Zones are the bands between and around those points, which is why different systems using three, five or seven zones nonetheless agree about where the important boundaries sit.

Easy work builds the machinery

Low intensity work stimulates capillary growth, increases the density of the cellular structures that produce energy aerobically, and strengthens the heart's capacity to fill.

These adaptations respond mainly to accumulated duration, so they need volume, and volume is only sustainable at an intensity that can be recovered from quickly.

Which is why the first correction most coaches make to a self-directed programme is to slow the easy sessions down rather than to add hard ones.

Hard work is limited by its cost

High-intensity work drives adaptations that easy work does not, including improvements in the capacity to sustain effort near the upper threshold.

It also carries a much higher recovery cost, so only a small number of such sessions can be absorbed in a week without accumulating fatigue.

The scarcity is the reason hard sessions are scheduled rather than taken when a session feels good, since an unplanned hard effort spends a limited weekly allowance.

The middle is where programmes go wrong

Moderately hard work is tempting because it feels productive and is not exhausting, and self-directed training drifts there naturally.

It carries much of the recovery cost of hard work while delivering less of the specific stimulus, and it is too taxing to support high volume.

Which is why polarised approaches, with most work clearly easy and a small portion clearly hard, have become the common recommendation for endurance sport.

Measuring the zones is imprecise

Heart rate lags behind effort, drifts upward during long sessions, and is affected by heat, caffeine, illness and sleep.

Perceived effort and the ability to hold a conversation are cruder but more robust, and they remain the practical guide for most people not using laboratory testing.

Anyone starting structured endurance training with a cardiac condition or a long period of inactivity behind them should have the plan reviewed by a clinician before pushing into the upper zones.
